Protein Timing: Does the Anabolic Window Really Matter?

You finish your last set, drop the weight, and reach for a shaker before your heart rate even settles. The clock is ticking. Miss the window and the session was wasted. That is the story most lifters have been told for twenty years.

The science tells a calmer story. A 2025 meta-analysis in Nutrients compared protein taken before training against protein taken after, head to head. The result was clear. For strength and body composition, the exact minute did not decide the outcome. What you eat across the whole day does most of the work.

Where the anabolic window idea came from

The idea has real roots. After resistance exercise, muscle becomes more sensitive to amino acids, and feeding protein raises muscle protein synthesis above the fasted rate. Early lab work measured that spike in the hours right after a session. From there a simple rule spread through gyms. Eat protein within thirty to sixty minutes or lose the gains.

The leap was from a short-term blip in protein synthesis to a long-term claim about muscle size and strength. Those are not the same thing. A brief rise in synthesis over a few hours does not promise more muscle months later. To test the real-world claim, you need training trials that run for weeks and measure strength and lean mass, not just a single post-meal blood draw.

When researchers ran those longer trials, the tidy rule started to wobble. Some studies showed a benefit from peri-workout protein. Others showed nothing once they accounted for how much protein each group ate in total. The pattern pointed to a confounder hiding in plain sight: the supplement groups often ate more protein overall, not better timed protein.

What the timing trials actually show

The 2025 Nutrients review by Casuso and colleagues took the cleanest approach. It included only randomised trials that directly compared protein before exercise against protein after exercise, with training run at least twice a week for four weeks or more. Five studies met that strict bar. Across them, protein taken anywhere from 15 minutes before a session to about 2 hours after produced no significant difference in muscle strength or body composition. A separate analysis of lean mass on its own showed the same flat result. The authors noted one small signal: protein just before training might help lower-body strength slightly, though not upper-body strength.

This lines up with earlier pooled evidence. The 2013 meta-analysis by Schoenfeld, Aragon and Krieger gathered 23 controlled trials on protein timing. At first glance, timing appeared to help muscle growth. After the analysts adjusted for total daily protein intake, that apparent edge faded. Total protein, not the clock, was the strongest predictor of strength and size in their data. The same researchers, in a separate review, found no support for a narrow window and concluded the useful interval for protein around training likely stretches across several hours.

The window is not a 30-minute sprint. The evidence points to a relaxed band of a few hours on either side of training, as long as your daily protein total is met.

Total daily protein does the real work

If timing is not the lever, total daily protein is. The 2018 meta-analysis by Morton and colleagues in the British Journal of Sports Medicine pooled 49 trials and 1,863 adults. Adding protein on top of resistance training increased fat-free mass by about 0.30 kg and improved strength beyond training alone. The benefit climbed with intake and then flattened. The dose-response curve plateaued near 1.62 g of protein per kg of body weight per day. Eating more than that did not add further gains in the pooled data. That 1.62 g/kg figure is a group average, so a practical target of 1.6 g to 2.0 g/kg per day covers most people once individual variation is allowed for.

For an 80 kg adult, 1.62 g/kg lands at roughly 130 g of protein a day. Spread that across three or four meals and each meal delivers 25 g to 40 g of protein. That spread keeps muscle protein synthesis topped up through the day without any stopwatch near your workout. Total intake and a sensible meal pattern do the work the narrow window was supposed to do.

There is a sensible caveat. If you train fasted first thing and will not eat for hours afterwards, a post-session meal helps you reach your daily total and breaks the overnight fast. The point is not that food after training is useless. The point is that the urgency was oversold, and the rest of the day matters more than the minutes around training.

This shift in focus also takes pressure off your routine. You no longer need to pack a shaker for every gym bag or panic when a meeting runs late after a session. The body is more patient than the old rule suggested. As long as the day adds up, a meal an hour before training and a meal a couple of hours after both feed the same recovery. Consistency across weeks beats precision across minutes, and that is a far easier standard to hold to in a busy London week.

How to set your protein up

Step 1. Set a daily target
Aim for 1.6 g to 2.0 g of protein per kg of body weight per day if you train for muscle or strength. For most adults that is 1.6 g/kg as a floor.
Step 2. Split it across meals
Divide the total into three or four meals of 25 g to 40 g each. Even spacing beats loading it all into one sitting.
Step 3. Eat near training when convenient
A meal in the few hours before or after a session is plenty. Do not skip a workout or rush home just to hit a 30 minute mark.
Step 4. Use whole foods first
Chicken, fish, eggs, dairy, beans and lentils cover most needs. A shake is a convenience tool, not a requirement, for hitting your number.

Common mistakes

The biggest error is obsessing over the post-workout minute while missing the daily total by 40 g or more. A perfectly timed shake cannot rescue a diet that falls short across the day. The second error is the reverse: a single huge protein meal with little the rest of the day. Spreading intake gives a steadier supply for repair. The third is treating a shake as essential. It is handy on a busy day, but a chicken and rice bowl does the same job.
