Alcohol After Training: How Much Blunts Muscle Growth?

You finish a heavy session on Friday evening. The work is done, the shake is gone, and someone suggests the pub. Two hours later you are three pints in, feeling fine, and quietly wondering whether you have undone the session you just paid for.

The advice you find is split down the middle. One camp treats a single drink as a wasted session. The other says a couple of pints make no difference at all. Both camps are answering a question the research does not ask. The studies on alcohol and muscle are not built around whether you drank. They are built around how much you drank, and the honest answer sits somewhere between the two extremes.

What the research measured

Muscle does not grow during your session. It grows in the hours afterwards, when your body starts building new contractile protein. Researchers track that process by measuring myofibrillar protein synthesis, the rate at which your body assembles the specific proteins that make muscle fibres contract.

The most-quoted trial on this comes from Parr and colleagues, published in PLoS One in 2014. Eight physically active men completed a hard session of leg extensions followed by cycling on three separate occasions, each time under a different recovery condition. In one, they drank 25 g of whey protein. In another, they drank the same protein with a large dose of alcohol. In the third, they drank alcohol with carbohydrate instead of protein. Muscle biopsies tracked the synthesis rate afterwards.

The pattern across the three conditions was consistent. Compared with protein alone, the trial found myofibrillar protein synthesis was 24 per cent lower when alcohol was taken with the protein, and 37 per cent lower when alcohol was taken with carbohydrate. The protein blunted some of the effect without removing it. The authors concluded that "alcohol ingestion suppresses the anabolic response in skeletal muscle and may therefore impair recovery and adaptation to training and/or subsequent performance".

A study by Duplanty and colleagues in the Journal of Strength and Conditioning Research followed 10 resistance-trained men and 9 women through six sets of squats with and without alcohol afterwards. In the men, the signalling proteins that switch on muscle building showed lower activation after alcohol. In the women, the researchers found no such attenuation. That sex difference has not been settled by later work, and it rests on a small sample.

The dose is the whole story

Most summaries leave out the dose. The alcohol in that trial was set at 1.5 g per kg of body mass. The men averaged 79 kg, so each of them drank roughly 119 g of pure alcohol. A UK unit contains 8 g, so that works out at about 15 units in a single sitting. The paper reports the same dose as 12 standard drinks, plus or minus two.

The NHS puts the low risk guideline at 14 units a week for men and women, spread across three or more days. The trial dose was therefore an entire week of guideline drinking compressed into one evening, taken immediately after training and again four hours later. That is not a couple of pints after the gym. A pint of lower-strength lager at 3.6 per cent is 2 units. A pint at 5.2 per cent is 3 units. A 175 ml glass of wine at 12 per cent is 2.1 units.

So three pints at 5.2 per cent lands near 9 units. The Parr dose sits well above that, and that trial was built to find an effect rather than to model a normal Friday. The evidence supports a narrower claim than the headline. Heavy drinking straight after training blunted the building signal in the trials that tested it.

The systematic review by Lakićević, published in the Journal of Functional Morphology and Kinesiology in 2019, pooled 12 studies covering 127 participants, and reported the impairment was dose dependent rather than all or nothing. Across those studies the alcohol doses ran from roughly 0.6 to 1.5 g per kg. For a 70 kg person the review puts that range at approximately 42 to 105 g of alcohol, or about 4.2 to 10.5 standard drinks. In UK units that spans roughly 5 to 13. The top of that range is a heavy night by any measure. The bottom of it is close to two pints of strong lager, so the low end of the literature covers an evening many people would call ordinary.

What alcohol did not change

The gym-floor version of the science falls down here. The same systematic review reported that force, power, muscular endurance, soreness and perceived exertion were largely unchanged after alcohol during recovery. In plain terms, across most of the trials reviewed, people who drank heavily after training could still produce roughly the same performance in the sessions that followed.

One study in the review is an exception, reporting isometric torque still reduced at 36 hours, with a larger drop after alcohol than without it. So the picture is mixed rather than clean. The review also reported that cortisol rose while testosterone fell after drinking, which fits the signalling picture but does not tell you what happens to muscle size over months.

That gap is the most important limitation in this area. Every trial here measures hours, not months. A 24 per cent dip in synthesis on one evening is a real finding, and it is not the same finding as "you will build less muscle this year". Nobody has run a long trial that randomises trained people to drink or not drink for six months and then measures the muscle they built. Until someone does, the fair position is that the short-term signal is blunted by heavy doses and the long-term consequence is inferred rather than measured.

Where the evidence is thin

The samples are small, with eight participants in the most-quoted trial and 127 across the whole review. Almost all of the work uses men, which is why the sex difference Duplanty and colleagues reported deserves more study before anyone repeats it as settled. And the doses tested are high enough that they tell you little about moderate drinking.

None of that makes the findings useless. It makes them specific. The evidence supports a claim about heavy drinking in the hours after training. It does not support a claim about all drinking at all doses, and it does not measure the outcome you care about most, which is muscle gained over a training year.

A practical plan

You do not need to give up drinking to train well. You need to keep the heavy nights away from the sessions that matter, and keep your weekly total inside sensible limits. Four steps cover most of it.

1. Put the drinks after your easiest session, not your hardest
The blunting in these trials was measured in the hours straight after hard training. If Saturday night is the social one, make Saturday your rest day or your light day, and move your heaviest lower-body work to a day you are not drinking.
2. Eat the protein anyway
In the Parr trial, protein taken with alcohol produced a 24 per cent fall against 37 per cent when carbohydrate replaced it. The protein did not cancel the effect, and synthesis still ran higher than the alternative. A proper meal before you go out is the cheap version of that finding.
3. Watch the weekly total, not the single night
The NHS guideline is 14 units a week spread over three or more days. Two pints of 5.2 per cent lager is 6 units, so two nights out at that rate uses most of your week. Counting units beats counting drinks because strength varies so widely.
4. Protect the sleep, because that is the bigger tax
Thakkar and colleagues describe alcohol as promoting sleep in the first half of the night and disrupting it in the second, with more wakefulness as the body clears it. That broken second half is a common reason the next session feels flat. An earlier finish costs little socially and protects the training that follows.

Common mistakes

The first mistake is treating one drink as a ruined week. Nothing in this literature tests one drink, so nothing in it supports that fear. The second is the opposite error, quoting the finding that performance held up as proof that heavy drinking is free. Performance holding up and the building signal being blunted are two separate measurements, and both were reported across the same body of work.

The third mistake is stacking a heavy night onto the session you care about most. If you are chasing a squat number, drinking heavily straight after your heaviest squat session of the block is the scenario these trials modelled most closely.

Across the wider review the doses ran from roughly 5 to 13 units, and the impairment tracked the dose. The evidence supports keeping big nights away from your most important sessions and keeping your weekly total near the NHS figure of 14 units. The evidence does not support the idea that a single drink undoes your training, and no trial has yet measured what any of this does to the muscle you build over a year.
