30g Fibre a Day: The UK Gap and How to Close It

UK adults eat around 19g to 20g of fibre a day. The government target is 30g. Fewer than one in ten people hit it. This post shows where the gap sits in your week, why 30g is the right number, and a no-nonsense plan I use with London clients to land at 30g without counting grams.

Where most UK adults sit today

The National Diet and Nutrition Survey, run by the UK government, puts the mean intake at roughly 19g a day for adults aged 19 to 64. The same dataset shows compliance with the 30g target sitting between 4% and 9% across recent reporting periods. The picture is consistent across age groups. Children eat less. Older adults eat slightly more, still well under target.

The shortfall has a clear shape. White bread, sugary breakfast cereals, low-fibre pasta and rice, ready meals and crisps make up the bulk of the deficit. Public health data from the British Nutrition Foundation places fruit, vegetables, pulses and wholegrains at the centre of the fix, in line with the 2015 SACN report on Carbohydrates and Health that set the 30g recommendation.

Why 30g matters (the cardiometabolic case)

The 2019 Lancet series by Reynolds and colleagues pooled 185 prospective studies and 58 clinical trials. People in the highest fibre group had 15% to 30% lower all-cause and cardiovascular mortality compared with the lowest. Total deaths, coronary heart disease, type 2 diabetes and colorectal cancer all moved in the same direction. The dose-response curve sat in the 25g to 29g range for the strongest risk reduction, with additional benefit beyond that.

Fibre works through several mechanisms. Soluble fibre slows glucose absorption and helps lower LDL cholesterol. Insoluble fibre adds stool bulk and shortens transit time. Fermentable fibre feeds gut bacteria that produce short-chain fatty acids linked to improved insulin sensitivity and lower inflammation. Hitting 30g is the practical proxy for getting all three.

Fibre also affects appetite and weight. People who eat more fibre tend to feel fuller on fewer calories. A simple food framework that hits 30g

The fastest way to land at 30g is to stack four fibre anchors across the day. Each anchor sits at roughly 6g to 10g of fibre. Three anchors plus one snack lands the day in the 28g to 35g band.

Breakfast anchors (8 to 10g)

40g rolled oats with 100g raspberries and a tablespoon of ground linseed. Wholegrain rye toast with avocado and a sliced pear. Greek yoghurt with a handful of blueberries, a tablespoon of chia seeds and a small portion of bran flakes.

Lunch anchors (9 to 12g)

Wholegrain rye sandwich with hummus, rocket, tomato and grated carrot. Lentil soup with two slices of wholegrain bread. Brown rice or barley bowl with chickpeas, roasted peppers, spinach and tahini.

Dinner anchors (10 to 14g)

Black bean and sweet potato chilli with brown rice. Salmon with roasted broccoli, butter beans and a baked potato in its skin. Chicken curry with chickpeas, spinach, courgette and wholegrain chapati.

Snack anchors (3 to 5g)

Apple with two tablespoons of peanut butter. A pear and 30g of almonds. A bowl of berries with Greek yoghurt. Edamame with sea salt.

A 7-day plan that lands at 30g without thinking about it

Each day below sits between 28g and 36g of fibre. The plan repeats four core meals so the shopping list stays short.

Monday. Oats with raspberries and linseed. Lentil soup with rye bread. Black bean and sweet potato chilli with brown rice. Pear and almonds.

Tuesday. Rye toast with avocado and pear. Hummus wholegrain wrap with rocket and tomato. Salmon, roasted broccoli, butter beans and baked potato. Apple and peanut butter.

Wednesday. Greek yoghurt with chia, blueberries and bran flakes. Barley bowl with chickpeas, peppers and spinach. Chicken and chickpea curry with wholegrain chapati. Edamame.

Thursday. Repeat Monday breakfast. Leftover chilli for lunch. Wholegrain pasta with lentil bolognese and salad. Berries and yoghurt.

Friday. Repeat Tuesday breakfast. Lentil soup with rye. Stir-fried prawns with brown rice, edamame and pak choi. Apple and almonds.

Saturday. Mushroom and spinach omelette with rye toast. Falafel salad with hummus and tabbouleh. Roast chicken, roasted root veg, butter beans. Dark chocolate (70%) with mixed nuts.

Sunday. Porridge with apple, cinnamon and walnuts. Soup of choice with wholegrain bread. Vegetable and butter bean curry with brown rice. Pear and almonds.

Common mistakes that keep people stuck at 19g

Three patterns show up week after week with London clients.

The first is the salad-equals-fibre assumption. A typical bagged salad of lettuce, cucumber and tomato delivers around 2g of fibre. Add chickpeas, beetroot, seeds and a wholegrain base and the same plate moves to 9g or 10g.

The second is fruit-only fixes. Two pieces of fruit deliver around 5g of fibre. Useful, not enough on their own. Pulses, wholegrains and seeds carry most of the load.

The third is the wholegrain label trap. Some breads marked "wholegrain" sit at 2g of fibre per slice. A genuine rye sourdough or seeded wholemeal sits at 3g to 4g per slice. Check the per-100g number on the back of the pack and look for 6g of fibre per 100g as a minimum.

How my London clients actually hit the target

Two changes move clients from 18g to 30g within two weeks. First, a fixed breakfast template that sits at 10g of fibre. Oats with berries and linseed, repeated daily, lifts the floor and removes decision fatigue. Second, a pulse swap at one main meal a day. Replacing half the mince in a bolognese with red lentils, or adding a tin of butter beans to a stew, lifts the meal by 5g to 8g without changing the taste.

Hydration matters when fibre rises. Two litres of water a day keeps stool soft as transit speeds up. Increase fibre by 5g a week rather than overnight to give the gut time to adapt.

Is too much fibre bad for you?
Above 40g to 50g a day, some people get bloating and wind, especially if fibre rises quickly. Raise intake by 5g per week and drink an extra glass or two of water a day. People with active inflammatory bowel disease should follow specialist advice.
Do fibre supplements work as well as food?
Psyllium husk lowers LDL cholesterol and helps constipation. Whole-food fibre brings polyphenols, vitamins, minerals and a wider mix of fermentable fibres. Food first, supplements as a top-up.
What is the difference between soluble and insoluble fibre?
Soluble fibre (oats, beans, apples, psyllium) slows glucose absorption and lowers LDL cholesterol. Insoluble fibre (wholegrains, vegetables, nuts) adds bulk and speeds transit. Most foods carry both.

Bottom line

30g a day is reachable on a normal UK diet without supplements or specialist products. Anchor breakfast, swap refined grains for wholegrain at one meal, add pulses to one dinner a day, and finish with fruit and nuts as a snack. The Lancet evidence sets the expected return at a 15% to 30% lower risk of premature death across the highest fibre eaters compared with the lowest. The work is small. The return is large.
