12 Proven Strategies to Start Your Fitness Journey

Starting a fitness routine is the hardest part. Most people fail not because the plan was wrong but because the change was too large. Behaviour change research shows small, consistent actions outperform large, short-lived efforts. The 12 strategies below come from the behaviour-change literature, the NHS adult guidelines, and clinical experience with London clients.

Twelve strategies that work

1. Start smaller than feels useful
15 minutes, three times a week, beats 60 minutes promised and skipped.
2. Anchor to an existing habit
After morning coffee. After dropping the kids. Same trigger, same response.
3. Set a specific weekly target
Three sessions this week. Tick them off. Vague "more exercise" goals fail.
4. Pre-book your sessions
Calendar invites to yourself. Treat training as a meeting you cannot move.
5. Lay out kit the night before
Removes friction in the morning when willpower is low.
6. Use the two-day rule
Never miss two sessions in a row. One miss is normal life. Two becomes a pattern.
7. Track one number
Sessions completed per week. Steps. Waist circumference. Pick one and watch the trend.
8. Make it social
A walking partner, a class, or a coach raises adherence rates in the behaviour-change literature.
9. Plan a fallback session
A 15-minute home routine for travel days, weather, and overrun work. Have it ready.
10. Eat enough protein
1.2 to 1.6 g per kilogram of bodyweight. Recovery and adherence both rise.
11. Sleep first
Seven to nine hours. A short night kills next-day training motivation for most adults.
12. Review every Sunday
Five minutes. What worked this week. What blocked you. Plan next week with that data.

A 4-week starter plan

Week 1, three sessions of 15 minutes. Week 2, three sessions of 25 minutes. Week 3, three sessions of 35 minutes plus a 30-minute walk on two other days. Week 4, two strength sessions plus two walking sessions, totalling around 150 minutes. From week 4 onward you are at the NHS adult target. Hold for 8 more weeks before increasing.
