You have probably been told to drink eight glasses of water a day. Maybe you carry a large bottle and feel a small pang of guilt when you do not empty it. The number sits in the back of your mind like a target you keep missing, and the worry is that missing it is quietly harming your health.

Here is the honest picture. The exact eight-glasses target has no strong science behind it, and the amount of water a body needs is not one fixed number for all of us. It shifts with your size, your age, how much you move, and the weather outside. This article walks through what good research and UK health guidance actually say, so you can stop chasing a random figure and start reading the signals your own body gives you.

Where the eight-glasses rule came from

The eight-glasses idea is repeated so often that it feels like settled fact. It is not. Reviewers who went looking for the original study behind it found no solid trial that set eight glasses of plain water, on top of everything else you drink, as the amount a healthy adult needs. The figure took on a life of its own through repetition, not through evidence.

UK guidance is more measured. The NHS advises 6 to 8 cups or glasses of fluid a day, and it counts a wide range of drinks toward that total. Water, lower-fat milk, and sugar-free drinks, including tea and coffee, all count. So does the water inside food, which is why a plate of soup, fruit, or yoghurt quietly adds to your intake. Seen this way, most people are closer to the target than the plain-water framing suggests.

Thirst and the colour of your urine tell you more about your hydration than any fixed daily number.

How much your body actually turns over

The clearest look at real human water use came in 2022, when researchers published a study in the journal Science. They measured water turnover in 5,604 people across 23 countries, from newborns of 8 days old to adults of 96, using a tracer method that follows water as it moves through the body. Turnover is the total water that flows through you each day from all sources and leaves through breath, sweat, and urine. It is not the same as the water you should drink, but it shows how much the real number varies from one person to the next.

The findings were plain. Water turnover rose with body size, with physical activity, and with heat, humidity, and altitude. Younger adults turned over more than older adults, and men generally more than women, mostly because of size and muscle. A large, active man working outdoors in a hot climate can need several times the water of a smaller, older woman in a cool office. A single target for both does not fit real life. The researchers even built prediction equations, because the honest answer depends on who and where you are.

What too little water does to you

The reason hydration matters is not the number on a bottle. It is what happens when you fall short. A 2018 meta-analysis pooled 33 studies and 413 people and found that dehydration produced a small but real drop in mental performance. The effect grew once water loss passed about 2% of body mass, which for many adults means losing roughly 1 to 1.5 kg of water as sweat. Below that mark the change was slight, above it the impairment was clear.

Attention took the biggest hit, followed by coordination and the kind of thinking you use to plan and switch tasks. Simple reaction time barely moved. This is why the advice is not about hitting a magic number, but about not letting yourself run dry on a hot day, a long training session, or a busy shift when you forget to drink for hours. The cost of a real shortfall is slower, foggier thinking, and you feel it before you notice you are thirsty.

Where coffee and tea fit in

A stubborn myth says coffee and tea pull water out of you, so they do not count. A 2014 trial put this to the test. Fifty men who regularly drank coffee had four cups a day for three days, then spent an equal three days drinking water instead, and researchers compared blood and urine markers of hydration across both. Those readings showed no meaningful difference. In moderate amounts, for people used to it, coffee hydrated about as well as water.

Caffeine has a mild water-losing effect, but as that trial showed, the fluid in the drink more than makes up for it across the day. That matches the NHS position that tea and coffee count toward your daily fluid. It does not turn a large flat white into a health tonic, and the sugar in some drinks still matters, yet the plain fear that a normal coffee habit leaves you dehydrated is not supported.

When more water is not better

Drinking too much is possible, though it is far less common than falling short. Forcing down water well beyond thirst gives a healthy body no bonus. Anything past what the body needs leaves as urine, which is why a very high intake mostly means more trips to the toilet. In rare and serious cases, usually during long endurance events, drinking far more than you sweat out can dilute the sodium in your blood to a dangerous level, a condition called exercise-associated hyponatremia.

A 2019 review of exercise-associated hyponatremia lands on a simple message. Drinking to thirst, rather than to a rigid schedule or a fixed litre target, is the safest guide for most people during exercise. For everyday life, thirst is a dependable signal, and it does a better job than an app reminder telling you to sip every twenty minutes.

A simple way to get it right

1. Drink to thirst, and a bit ahead on hot or hard days
For normal days, let thirst lead. On a hot day, a long walk, or a hard training session, drink a little before you feel dry, because sweat losses climb fast and thirst can lag behind.
2. Use urine colour as your dashboard
Aim for a clear, pale-yellow colour through the day. Urine that is dark and strong-smelling suggests you are behind. Completely clear all day can mean you are drinking more than you need.
3. Count all your drinks, not just water
Water, milk, tea, coffee, and sugar-free drinks all add to your total. Food does too. You do not need to hit a plain-water quota on top of everything else.
4. Scale up when your body asks for more
Pregnancy, breastfeeding, illness with a fever, hot weather, and long bouts of exercise all raise your needs. These are the times to be deliberate rather than casual about drinking.

Common mistakes

The first is treating a round number as a medical rule and feeling anxious when you miss it. The second is the opposite, ignoring thirst for hours during a busy day and only catching up at night. A third is over-drinking before bed, which mostly disturbs your sleep with trips to the bathroom. The last is assuming sports drinks are needed for ordinary hydration. For most people, most of the time, water and everyday drinks cover it, and the added sugar and salt only earn their place during long, sweaty efforts.
