It is 6am. The alarm goes off, you pull on your trainers, and you skip breakfast on purpose. Somewhere along the way you were told that training on an empty stomach forces your body to burn more fat. So you grind through 45 minutes on the treadmill, hungry, believing the empty tank is doing something special.
Here is the honest version. You do burn a little more fat during a fasted session. The problem is what happens over the following days and weeks. When researchers track real fat loss rather than what is burned in the moment, the advantage disappears. This is one of the most repeated ideas in fitness, and the evidence tells a more useful story.

What fasted cardio means
Fasted cardio means aerobic exercise done after an overnight fast, usually first thing in the morning before you eat. The logic sounds tidy. With no recent meal, blood sugar and insulin are low, so your body leans more on stored fat for fuel during the session. That part is real. The leap people make is assuming that more fat burned in the moment equals more fat lost from your body. Those are two different things, and the gap between them is where the myth lives.
The grain of truth: you do burn more fat in the session
The starting claim holds up. In a 2016 meta-analysis in the British Journal of Nutrition, Vieira and colleagues pooled 27 studies with 273 participants and found that aerobic exercise in the fasted state raised fat oxidation during the workout by about 3.08 grams compared with the same exercise done fed. So your body does dip into fat a little more while you move.
Now put that number in context. Around 3 grams of fat is roughly 27 calories, a trivial amount next to everything you eat and burn in a day. It is a genuine effect, measured across many studies, and it is also very small. A slightly higher fat-burning rate for one hour does not decide what the scale or the tape measure shows over a month, because your body constantly shifts between burning fat and carbohydrate across the whole day to balance the books.

Why it does not add up to more fat loss
The best test of any fat-loss idea is a controlled trial that measures body composition over weeks, not a single lab session. In 2014, Schoenfeld and colleagues did exactly that. They took 20 young women, put every participant on the same reduced-calorie diet, and had them do an hour of steady cardio three times a week for four weeks. One group trained fasted, the other trained after a meal. Both groups lost fat. The fasted group lost about 1.1 kg of fat and the fed group about 0.7 kg, and that gap was not statistically significant. The authors concluded that body composition changes were similar whether or not the women trained fasted.
That is one trial, so it helps to zoom out. A 2017 review in the Journal of Functional Morphology and Kinesiology by Hackett and Hagstrom pooled 5 studies with 96 people and found only trivial to small differences in body mass and body fat between fasted and fed training, with no meaningful advantage for either. The reason is straightforward. Fat loss over time is governed by energy balance, which means how many calories you take in against how many you burn across the whole day. Whether a given hour leans slightly more on fat or carbohydrate does not change that daily total, so it does not change the outcome you care about.

The trade-off worth knowing
Fasted training is not free of downsides. In a 2018 systematic review in the Scandinavian Journal of Medicine and Science in Sports, Aird and colleagues examined 46 studies and found that eating before exercise improved performance in prolonged aerobic sessions, though not in shorter ones. In plain terms, if your workout is long or hard, going in fasted may leave you slower and weaker, which can mean fewer total calories burned and a weaker workout overall. For a gentle 30-minute walk or an easy jog that is unlikely to matter. For a tough interval workout or a long run, a small meal beforehand is the sensible choice.
There is also the practical side. Training hungry can make some people feel light-headed or unable to push, and it can make training feel like something to endure rather than something to repeat. The best training routine is the one you keep showing up for, so comfort and consistency count for more than a 27-calorie difference in fuel.
What actually drives fat loss
If workout timing is a rounding error, here is where the real results come from. These are the levers with strong evidence behind them, and none of them depend on skipping breakfast.

The first mistake is treating fasted cardio as a fat-loss shortcut and then eating back the difference and more because you feel you earned it. The second is pushing a hard, long session on empty and paying for it with a weaker workout. The third is fixating on the timing detail while ignoring the daily calorie total, protein, and step count that do the heavy lifting. Fasted cardio is a preference, not a strategy.
Who should be cautious
If you have diabetes or take medication that lowers blood sugar, training fasted can be risky, so speak with your GP or a qualified professional first. If you feel dizzy, shaky, or unwell when you train without eating, that is your body asking for fuel, and there is no prize for ignoring it. Pregnant women and anyone with a history of disordered eating should also avoid using fasting rules around exercise without guidance.
