Can Exercise Fix Your Sleep? What 86 Trials Show

You have done the sensible things. You put the phone down, kept the room cool, and still you lie there watching the ceiling. By the time sleep comes the alarm feels close. The next day you are foggy, short with people, and reaching for a third coffee before lunch.

Most sleep advice stops at the bedroom. Blackout blinds, a cooler pillow, another supplement. Those things help a little. But one of the strongest tools sits outside the bedroom entirely, and it costs nothing. When researchers pooled decades of trials, the daytime habit that moved sleep the most was plain physical activity. Not a gadget. Movement.

Poor sleep is a daytime problem too

The NHS puts adult sleep need at 7 to 9 hours a night. Plenty of people in London sit under that most weeks, and the cost is not only tiredness. Short and broken sleep is tied to worse mood, weaker focus, more hunger the next day, and slower recovery from training. If you lift or run, the session is only half the work. The repair happens while you sleep.

Here is the part that gets missed. Sleep and daytime movement feed each other. Move well in the day and you fall asleep faster and spend more time in deep sleep. Sleep well and you have the energy to move. When one side slips, the loop turns the wrong way, and it is easy to blame the mattress when the real gap is an empty week of activity.

What the trials actually show

In 2025 a team led by Wang pulled together 86 randomised controlled trials covering 7,276 adults and compared six kinds of exercise head to head for their effect on sleep quality. Every type beat doing nothing. The improvements were not small. Measured as a standardised effect against control, aerobic exercise landed near 1.2 and resistance training near 1.1, with Pilates highest at about 1.65. In this field an effect above 0.8 is considered large, so these are meaningful shifts, not rounding noise.

A separate 2026 review by De Paz-Monton looked only at adults over 60 with insomnia or poor sleep, across 7 studies and 984 people. Exercise cut the time taken to fall asleep by 3.86 minutes and raised sleep efficiency, the share of time in bed actually spent asleep, by 3.60 percentage points. Two large evidence reviews, different populations, pointing the same way.

Which type wins

In the ranking, Pilates came out highest, with aerobic training next and resistance training close behind. That does not mean you should drop the weights. It means the best exercise for your sleep is the one you keep doing on a Tuesday in February. If you love lifting, lift. If you would rather walk, cycle or swim, that works too. The adherence you can sustain for months matters more than the perfect programme you abandon in a fortnight.

There is good detail on lifting in particular. In a 2022 controlled trial, Souza and colleagues put older adults with age-related muscle loss through 12 weeks of resistance training three times a week. The trained group fell asleep in about 16 minutes, against roughly 30 minutes for the group that did not train. They also spent more time in deep, slow-wave sleep, the stage that does the heavy repair work, and their overall sleep-quality scores improved while the control group stayed flat. Strength work is not only for muscle. It buys you deeper nights.

How much, and when

The 2025 analysis found a sweet spot of around 920 MET-minutes a week for sleep. In plain terms that is roughly three to four moderate sessions of 45 to 60 minutes, close to the general activity target most health bodies already give. You do not need to train like an athlete. You need to move most days with enough effort to raise your breathing.

Timing matters less than people fear, with one caveat. The NHS advice is to be active during the day but avoid hard exercise in the last few hours before bed, because a spike in body temperature and adrenaline can delay sleep onset. Morning and afternoon sessions are the safe default. If evening is your only window, keep the last session gentle and give yourself a wind-down gap before lights out.

A simple four-week plan

Week 1: build the base
Three sessions of 30 to 40 minutes. Two easy cardio efforts such as a brisk walk or steady cycle, and one full-body strength session. Keep every effort at a level where you could still speak in short sentences.
Week 2: add a little load
Same three sessions, now 40 to 45 minutes. On the strength day pick six movements that cover legs, push, pull and core. Two sets each, stopping a couple of reps short of failure.
Week 3: reach the dose
Move to four sessions and around 50 minutes each, which lands you near the 920 MET-minute mark. Mix two cardio, one strength, and one you enjoy purely for its own sake, such as a swim or a class.
Week 4: lock the rhythm
Hold the pattern and finish daytime training by early evening. Track how fast you fall asleep and how you feel at 3pm. By now most people notice the change before the scales or the mirror do.

Common mistakes

The first is stacking hard sessions late at night and then blaming caffeine. The second is going too hard, too soon, so you ache and skip the next three days. Consistency beats intensity here. The third is expecting an overnight fix. In the trials the gains built over weeks, not days, so give any new routine a fair month before you judge it. The fourth is treating exercise as a replacement for basic sleep habits rather than a partner to them. Movement works best alongside a steady bedtime and a dark, cool room.

The type barely matters next to the habit. Aim for three to four moderate sessions a week, keep the hard efforts out of the last few hours before bed, and give it a month.
