Collagen sits on every shelf now. Powders stirred into coffee, gummies at the till, scoops promising firmer skin and pain-free knees. UK shoppers spend more on it every year, and most buy on hope rather than evidence. The marketing runs ahead of the science, and the price tags are not small.

You deserve a clear answer before you spend another pound. The good news is the research has grown. Large reviews now pool dozens of trials and thousands of people, so the picture is sharper than it was five years ago. This post walks through what collagen does, what it does not do, and how to use it if you choose to. Every figure here comes from peer-reviewed meta-analyses, not from supplement brands.

What collagen is and why people take it

Collagen is the main structural protein in your skin, tendons, bones and cartilage. Your body makes it, and production slows with age. The supplements sold in shops are mostly hydrolyzed collagen, also called collagen peptides. The protein is broken into short fragments so the gut absorbs it more easily. The thinking is simple: feed the body these fragments to support the tissues where collagen matters most.

Two outcomes drive nearly all the demand: smoother, firmer skin, and easier joints. Both have been tested in proper randomized trials, and both have been pooled into meta-analyses. A meta-analysis combines many trials into one estimate, which carries more weight than any single study. The results are worth your attention because they line up on the two outcomes that drive the most sales.

What the evidence shows for skin

Skin is where collagen has the strongest support. A 2023 meta-analysis in the journal Nutrients pooled 26 randomized controlled trials with 1,721 adults. It found hydrolyzed collagen improved skin hydration and elasticity against placebo, and both results were highly statistically significant. A separate 2025 meta-analysis of 10 trials with 646 adults reported the same direction with clear effect sizes: a standardized effect of 1.25 for hydration and 0.61 for elasticity. In research terms, an effect above 0.5 is moderate and above 0.8 is large, so the hydration finding is a strong one.

Two points keep this honest. First, the benefit needs time. Trials running at least eight to twelve weeks showed the clearest gains, and shorter courses tend to show little. Second, a good share of skin trials were funded by supplement makers, and reviews that weighted only the highest-quality studies found smaller effects. The direction holds across reviews, but the size of the gain is best read as modest and slow, not dramatic.

What the evidence shows for joints

Joints are the second area with real support, mostly in knee osteoarthritis. Two separate reviews point the same way. A 2024 meta-analysis pooled 11 trials with 870 adults and found collagen improved both pain and physical function over placebo. A 2023 meta-analysis of 4 trials with 507 adults reported a standardized pain reduction of 0.58, graded as moderate-quality evidence. The 2023 review found no rise in side effects over placebo, so the safety signal looks reassuring.

This matters for anyone who trains and feels it in the knees, or who walks for fitness and meets stiffness on the stairs. Collagen is not a painkiller and it does not rebuild a worn joint overnight. The trials point to a gradual easing of pain and better day-to-day function over weeks of consistent use, alongside the exercise and strength work that remain the front-line treatment for osteoarthritis.

What collagen does not do

This is where the marketing overreaches. In the trials that tested it, collagen showed no measurable gain for athletic performance, workout recovery or muscle soreness. The reason is basic nutrition. Collagen is a low-quality protein for building muscle because it lacks enough of the amino acid leucine, the main trigger for muscle growth. If your goal is strength or size, whey, dairy, eggs, meat, fish or a balanced plant mix do the job far better.

So treat the claims with a clear eye. Collagen earns its place for skin quality and joint comfort. It does nothing special for performance, and it is a poor swap for your daily protein target.

How to use it well

1. Pick hydrolyzed collagen peptides
The trials used hydrolyzed collagen, also labelled collagen peptides. The form on the label matters more than the animal source.
2. Use a trial-level dose
Effective doses ran from around 2.5 to 10 grams a day. A 5 gram or 10 gram scoop sits inside that range. Going far higher adds cost, not benefit.
3. Give it 8 to 12 weeks
Results build slowly. Judge the effect after at least two months of daily use, not after a fortnight.
4. Keep it as an extra, not a base
Count collagen on top of your real protein target. Hit your daily protein from whole foods first, then add collagen for skin or joints.

Who benefits most

The strongest case is for two groups. The first is adults over 40 who notice their skin losing firmness and moisture, since natural collagen production drops with age and the trials recruited mostly this group. The second is people with knee osteoarthritis or activity-related joint discomfort who want a low-risk add-on to their exercise plan. If you sit outside both groups, the value is thinner. A young, healthy person eating enough protein gains little from collagen beyond what whole food already provides. Set your expectation by your goal, and remember the gains are gradual and measured in weeks, not days.

Common mistakes

The biggest mistake is using collagen as your protein source. It builds little muscle and crowds out better food protein. The second is quitting early, before the 8 to 12 week window where the skin and joint effects appear. The third is paying a premium for added vitamins and exotic marketing when a plain peptide powder at a trial-level dose does the same work.
